Why Arching on Bench Is Not Cheating
The bench press arch is legal, safe, and worth a few kilos. Here is how much you should use, and why it is not what is holding your bench back.
Someone in your gym thinks your bench doesn't count.
They're wrong, and the science is not close. But the people telling you to arch harder are selling you something too. The arch is real. It is also smaller than both camps claim.
Here is what the arch actually does, how much you should use, and the honest size of the advantage.
Is arching your back on the bench press cheating?
No. Arching is a leverage technique, not a shortcut. It shortens the bar path, stabilizes your shoulders, and lets you express strength you already have. Powerlifting federations have allowed it for decades under strict contact rules. Your gym has no rules at all.
The "cheating" accusation confuses two different things: shortening the distance and skipping the work.
Shortening the distance is what technique is. A sumo deadlifter has a shorter pull than a conventional deadlifter. A wide-grip bencher has a shorter press than a close-grip bencher. Nobody calls those cheating. They call them leverage.
You still have to move the weight. Nothing about the arch moves it for you.
The competition rules got stricter, and most articles have not caught up
The standard defense you see everywhere is that arching is legal in competition, therefore it is legitimate. That defense needs an update.
The IPF did not ban arching. It added an elbow-depth requirement. Since January 2023, your elbows must be below your shoulders at the bottom of the press 1. A massive arch raises your chest so high that your elbows never get there, so the rule limits extreme arches without outlawing the arch itself.
The federation has kept tightening since. The 2026 rulebook added a full elbow lock before the start command and banned using an upper-body thrust to drive the bar off the chest.
None of that makes arching cheating. It makes it a rules question, and rules differ by federation and change over time. If you compete, read your federation's current rulebook. If you don't compete, this has nothing to do with you.
How much arch should a normal lifter use on bench?
Enough to set your shoulder blades down and back and lift your chest. That is it. If your ribs are stacked over your hips and your upper back is tight against the bench, you have the arch you need. Extreme lumbar extension is a competition tool, not a general training tool.
Think of it as two different arches.
The setup arch comes from your upper back. You pin your shoulder blades down and back, push your chest toward the ceiling, and your thoracic spine extends. Everyone benching should do this. It protects your shoulders and gives you a stable base.
The competition arch adds aggressive lumbar extension and a walked-in foot position to close the gap between your shoulders and hips. This exists to move maximum weight on a specific day under specific rules.
If you are not competing, you want the first one. Chasing the second buys you a few kilos and a technique you have no use for.
How much weight does a bench arch actually add?
Less than the internet claims. In fifteen highly trained lifters, the arched-back technique produced about 4.2 kg more on a one-rep max than the flat-back technique 1. That is roughly nine pounds. The effect size was small and the confidence interval reached down to zero, meaning some lifters gained nothing.
The headline number gets repeated as "almost ten pounds." The honest version: a well-trained lifter might gain nine pounds, or might gain nothing. Average benefit was modest.
That same study found bar displacement was greater with the flat back at every load tested 1. The arch works by shortening the trip. No mystery, no magic.
Nine pounds is real. It is also about three months of ordinary progression on a program that actually progresses. If your bench has been stuck at the same number since spring, the arch is not your problem.
Does arching on the bench press hurt your lower back?
For most healthy lifters, no. The bench press does not load your spine from top to bottom the way a squat or a deadlift does. Your back is supported, your spine holds still, and only your arms move. The position looks alarming. The loading is not.
Compare it to a backbend in a yoga class. Same spinal position, no controversy, because nobody attaches a barbell to the argument.
Two honest caveats.
If you have a diagnosed spinal condition, a history of lower back pain, or you feel pain in the position, back off the lumbar extension and build the arch from your upper back instead. Pain is information, not weakness.
And if your hips lift off the bench, that is not an arch. That is a decline press with extra steps. Glutes stay down.
Does a bench arch cost you chest growth?
Barely, if at all. The same research found upper and lower pectoralis activation was similar between arched and flat benching, with a slight trend toward more triceps involvement when arched 1. The arch cuts range of motion, but it cuts it from the top end where your chest is already shortened.
The stretched position at the bottom is where most growth happens. A moderate arch does not remove it.
That said, if size is your only goal, there is no reason to chase a maximal arch. Set your shoulders, keep a full comfortable range, and let the load do the work. You can read more on why a rising bench does not always mean a growing chest in why your bench press isn't growing your chest.
Why can't you get a bigger arch when you bench?
Usually thoracic mobility, not effort. If your upper back does not extend well, your lower back tries to make up the difference, and that is when the position starts to hurt. The fix is mobility work for your mid-back, not forcing a deeper arch through a stiff spine.
Three things that help:
- Foam roll your upper back before pressing. Roller under the shoulder blades, extend over it, breathe.
- Row heavy and often. A strong, thick upper back holds a position that a weak one cannot.
- Practice the position unloaded. Set up under an empty bar and hold the arch. It is a skill before it is a mobility issue.
Some people will never arch dramatically. Long torsos, stiff spines, and older joints all limit it. That is fine. You are chasing a stable press, not a photograph.
When should you drop the arch and bench flat?
Drop it when your goal is chest size, when your lower back complains, or when you are learning the lift. Flat benching gives you more range of motion and forces you to build strength through a longer path. Many lifters use both: arched for heavy top sets, flatter for volume work.
An arch can also hide a weak setup. If you cannot press well without one, you have a stability problem the arch is masking rather than solving. Strip it back occasionally and find out what your press actually looks like.
The lifters who get strongest long-term are the ones who can do both.
What actually builds a bigger bench press?
Progression, not positioning. The arch is worth a few kilos once. A program that adds load systematically over months is worth far more than that, repeatedly. Technique determines how efficiently you express strength. Programming determines how much strength you have to express.
Be honest about which one is your bottleneck.
If you have been benching the same weight for six months, no setup adjustment fixes that. You need planned progression, weak-point work, and enough recovery to absorb the training. That is not a cue you find in a comment section. It is a structure.
