Does Slow Lifting Tempo Actually Build More Muscle?

A 2025 meta-analysis found slow reps do not build more muscle than fast reps, so here is what lifting tempo actually does and how to use it.

Fourteen studies compared slow reps against fast reps. Slow did not win.

That is the finding from a 2025 meta-analysis in the Journal of Strength and Conditioning Research, and it contradicts most of what gets said about lifting tempo online1. If you have been counting four seconds down on every set because time under tension supposedly builds muscle, the research does not back you.

Eccentric control still belongs in your training. Just not for the reason you were sold.


Does lifting slower actually build more muscle?

No. Slow and fast tempos produce similar muscle growth when everything else is equal. A 2025 meta-analysis of 14 studies compared slower reps averaging about 3.5 seconds against faster reps averaging about 1 second. The difference was trivial, and the small edge actually fell to the faster group1.

One caveat before you throw out your tempo work. This literature leans on short interventions in mostly untrained participants, which is the standing weakness in tempo research. The door is not slammed shut for advanced lifters. It is shut far enough that you should stop treating seconds as your growth variable.

This is not a new result either. A 2015 meta-analysis found the same across repetition durations from 0.5 to 8 seconds, with only very slow reps beyond 10 seconds looking worse, though the authors flagged that the evidence on that point is thin2.

The reason slow tempo feels productive is that it is harder. Harder is not the same as more growth. Every extra second you spend lowering the bar gets paid for somewhere, usually in load or in reps, and the muscle ends up seeing a similar dose of tension either way.

So tempo is not a growth lever on its own. It is a control lever, and control is what most lifters are actually missing.


What does a tempo like 3010 mean on a workout plan?

Four digits, always in the same order: lowering, pause at the bottom, lifting, pause at the top. A 3010 bench press means 3 seconds down, no pause on the chest, 1 second up, no pause at the top. An X in the third slot means lift as explosively as you can.

The order never changes, even when the lift does. A deadlift starts with the lifting phase off the floor, but the first digit still describes the lowering phase. Read the digits, not the sequence of the movement.

Two tempos cover almost everything you need:

  • 3010 for controlled hypertrophy work on isolation and machine lifts
  • 20X0 for compounds where you want to move the bar fast on the way up

How many seconds should you take to lower the weight?

Two to four seconds. That range gives you full control of the bar without cutting your load or your reps enough to matter. Anything under one second is usually gravity doing the work for you. Anything over ten seconds per rep starts to cost you growth.

The number matters less than the standard behind it. You are not counting to three for its own sake. You are proving the muscle controlled the weight the whole way down instead of catching it at the bottom.

Here is the test. If the weight speeds up as it reaches the stretched position, you have handed the rep to gravity. That part of the range is where the muscle is under the most stretch and where most lifters give the tension away.


How much lighter should you lift when you slow the eccentric?

Expect to drop roughly 10 to 20 percent off the bar to hold a true 3-second lowering phase for the same reps. That figure comes from the gym floor rather than from a study, so treat it as a starting point and adjust after your first session.

Most lifters get this backwards. They add the tempo and keep the weight, then quietly stop doing the tempo by set three.

Pick one and commit:

  1. Keep the load, drop the reps. Same weight, tighter reps, fewer of them.
  2. Keep the reps, drop the load. Same set length, lighter bar, no form leaks.

Either works. What does not work is pretending you did both. And remember that tempo is one lever among several, not a replacement for adding weight over time. If your loads have been flat for months, the five levers of progressive overload is the more useful place to start.


Why do slow negatives make you so sore?

Lowering a weight is the main driver of delayed onset muscle soreness. Soreness usually shows up 12 to 24 hours after the session and peaks between 24 and 72 hours. Add slow eccentrics to a lift you have never done them on and the next two days will tell you about it.

The good news is that it fades fast. Your body adapts to the specific stress within a couple of sessions, and the same work stops wrecking you.

The trap is treating that soreness as proof the session worked. It is not a progress metric, and chasing it will bury your recovery. We covered this in more detail in what soreness actually means.

Two practical rules:

  • Introduce slow eccentrics on one or two lifts at a time, not across the whole session
  • Give a muscle group 48 to 72 hours before you hit it with heavy eccentric work again

One more thing worth knowing. The same meta-analysis checked whether training to failure changed the tempo picture, and the differences stayed trivial to small either way1. Control still matters most on your hardest sets, because that is where a rep quietly turns into momentum. Do not expect the seconds themselves to add size. Training to failure on every set still costs more than it returns.


Should lifters over 40 use slow eccentrics?

Yes, but for control and joint tolerance rather than extra size. A review of tendon adaptation concluded that tendons respond similarly to eccentric and concentric training, while the lower demand of eccentric work makes it more appealing for older trainees3.

That is the honest case for tempo after 40. You get a real training stimulus from a lighter bar. Less load on the joints, same discipline through the range of motion, fewer sessions lost to a tweaked shoulder or a cranky knee.

It also exposes what heavy singles hide. Slow the bar down and every compensation shows up immediately: the hip that shifts, the elbow that flares, the rib cage that pops open. Fix those at 60 percent and they stop breaking you at 85 percent. If you are already working around an old injury, modifying the lift beats grinding through it.


What to do next with your rep tempo

Stop counting seconds on every set. Pick two lifts this week, run a 3-second lowering phase on both, and drop the load enough to hold it honestly on the last rep of the last set.

Then leave the rest of your training alone. Tempo is a technique tool, not a program. What actually decides your results is whether the load, volume, and recovery around it are built for your schedule and your body.
