Why You Feel Lateral Raises in Your Traps
If lateral raises light up your traps and leave your side delts flat, the problem is rarely the weight alone, and here is the fix.
Your traps are sore the morning after shoulder day. Your side delts are not.
That is the tell. Your traps did the lifting, and the muscle you were training barely worked.
This is the most common isolation-lift failure in the gym, and almost every fix you have read stops at "use less weight." That helps, but it never explains why your delts still look the same six months later.
Why do you feel lateral raises in your traps?
You feel lateral raises in your traps because you shrug to finish the rep. When the dumbbell is heavier than your side delt can lift on its own, your shoulder blade lifts toward your ear to get the arm up. That elevation is upper trap work. Your delt stops leading and starts riding along.
Watch yourself in the mirror on the last three reps of a set. If your shoulders climb toward your ears as the weight rises, that is the shrug. It usually shows up in the back half of a set, right as the delt fatigues and the body looks for help.
The same pattern shows up on other isolation lifts. It is why people feel lat pulldowns in their arms instead of their back. The target muscle taps out, a bigger neighbour takes over, and the rep still looks finished.
Do your traps always fire when you raise your arms out?
Yes. Your upper traps rotate your shoulder blade every time your arm travels overhead, so some trap activity is normal and necessary. The problem is not trap involvement. The problem is trap dominance, where the shrug replaces the raise instead of supporting it.
This matters because "turn your traps off" is impossible advice. You cannot lift your arm out to the side without your shoulder blade rotating, and your traps drive that rotation.
What you are actually after is a side delt that starts and finishes the rep, with the trap doing its background job and nothing more.
Two cues do most of that work:
- Push out, not up. Think about driving your hands away from your body toward the walls, not lifting them toward the ceiling.
- Shoulders down first. Set your shoulders away from your ears before the first rep and hold that position for the whole set.
How high should the dumbbells go on a side raise?
Stop when your upper arm is roughly parallel to the floor, about shoulder height. Past that point your shoulder blade has to rotate upward for the arm to keep moving, and that rotation is trap-driven. Lifting higher is not dangerous for most people. It just stops being side delt work.
You will see lifters going well past shoulder height on purpose with overhead variations like Lu raises. That is a different exercise with a different goal, and it deliberately trains the traps and upper back alongside the delt.
If your goal is shoulder width, stop at parallel. If you want the overhead range, program it as its own movement instead of letting it creep into your lateral raises rep by rep.
Should you point your pinky up on lateral raises?
No. The old "pour the pitcher" cue rotates your arm inward, and that internally rotated version produced the highest upper trap activation of every lateral raise variation tested in competitive bodybuilders 1. The same study found the neutral-rotation version beat the externally rotated, flexed-elbow and front raise versions for medial delt activation.
Keep your hand neutral. Thumb level with your pinky, or a touch higher. Your palm should face the floor at the top, not tip forward like you are emptying a can.
Worth being straight about the evidence: that study measured muscle activation in ten bodybuilders during single sessions, not muscle growth over months. Activation is a clue, not proof. But when a cue increases trap involvement in the exact exercise where trap involvement is your problem, there is no reason to keep using it.
How heavy should side raises be, and for how many reps?
Use a weight you can lift for 12 to 20 clean reps with no shrug and no body swing. For most lifters that is lighter than expected, often 5 to 12 kg per hand. Add reps before you add weight, and only move up once all 20 are clean.
Search this question and you get four different answers: 6 to 12, 10 to 15, 15 to 25, 10 to 30. The spread exists because the side delt is not fussy about rep range. It cares about hard, controlled tension.
What it does not tolerate is load you cannot control. The dumbbell sits at the end of a long lever when your arm is straight, so a 2 kg jump can feel enormous. That is why ego-loading this lift breaks form faster than almost any other movement.
Practical rule: the set should get hard because your delt is burning, not because your whole body is fighting to move the weight.
Why aren't your side delts growing even with good form?
Volume, usually. Pressing loads your front delts heavily and your side delts barely, so three or four token sets tacked onto the end of a session is not enough stimulus. Most lifters need 10 or more hard direct sets per week, spread across two or three sessions, before side delts visibly change.
Count your actual weekly sets for side delts. Not shoulder sets. Side delt sets. Overhead pressing does not count, because the overhead press is a front delt movement with side delt assistance.
Most people find a number between three and six. Then they wonder why nothing changed.
Side delts recover fast and tolerate frequency well, which makes them one of the easier muscles to add volume to. Two sessions of four or five sets beats one session of eight. If you are unsure where your ceiling is, MEV, MAV and MRV give you the framework for finding it.
Timeline: with the sets actually in place, expect visible width change in 8 to 12 weeks. Not two.
Are cable lateral raises better than dumbbells?
Neither is better. An eight-week trial in trained lifters ran cable raises on one arm and dumbbell raises on the other, and found no meaningful difference in side delt thickness 2. Both grew the muscle by roughly 3 to 5 percent.
Cables keep tension on the delt at the bottom of the rep where dumbbells give you almost nothing. That is a real mechanical difference, and it is the reason the "constant tension" argument sounds convincing. It just did not translate into more growth when the two were tested head to head with range of motion matched.
Use whichever you can control and progress consistently. If the cable station is always occupied, dumbbells are not a downgrade, the same way machines are not a downgrade from free weights.
Fix the rep, then fix the week
Run this order on your next shoulder session:
- Drop the weight until 15 reps are clean and shrug-free
- Set your shoulders down and away from your ears before rep one
- Push out toward the walls instead of up toward the ceiling
- Stop at shoulder height every rep
- Keep your hand neutral, no pouring the pitcher
- Count your weekly side delt sets, then get that number to 10 or more
The cue fixes the rep. Only the sixth item fixes the shoulders.
That is where most lifters stall, because counting weekly sets per muscle head is exactly the kind of thing nobody keeps track of on their own.
